So you’ve got the pen, you’ve done your first injection, and your appetite has vanished like your motivation on a Monday morning. Now what? Nobody hands you a meal plan with that prescription.

Here’s the thing about Wegovy (semaglutide, if we’re being formal): the medication does the heavy lifting on hunger, but what you put on your plate decides whether you lose fat or just lose weight. Big difference.

First, what Wegovy does to your appetite

Wegovy mimics a hormone called GLP-1 (glucagon-like peptide-1). Your gut releases it after you eat. It tells your brain “we’re good here, stop eating,” and it slows how fast food leaves your stomach.

Translation: you feel full faster, and you stay full longer. The STEP 1 trial published in the New England Journal of Medicine found participants lost an average of 14.9% of their body weight over 68 weeks. Every single one of them also received lifestyle counselling. The food part wasn’t optional in the study, and it isn’t optional for you either.

Ever wondered why some people on Wegovy look noticeably leaner and others look, well, deflated? Diet quality. That’s the whole answer.

The problem nobody warns you about

When your appetite drops by 40%, you eat less of everything: protein, fibre, micronutrients, the lot. Research on GLP-1 medications shows that up to 40% of the weight lost can come from lean muscle mass if you don’t actively protect it.

Losing muscle tanks your metabolism, weakens your bones, and makes you look softer at a lower weight. Not exactly the goal, right? :/

The Wegovy diet plan: four non-negotiable rules

Forget complicated macro spreadsheets. I’ve watched too many people burn out on those in week two. These four rules cover 90% of your results.

  1. Protein first, every single meal. Aim for 1.2 to 1.6g per kilogram of body weight daily. Eat the protein on your plate before anything else, because you might not finish the plate.
  2. Fibre for your gut and your fullness. Target 25 to 35g daily from vegetables, legumes, berries and whole grains. Constipation is Wegovy’s most annoying side effect, and fibre is your defence.
  3. Hydrate obsessively. Two to three litres of water daily. Semaglutide reduces thirst cues along with hunger cues, so dehydration sneaks up on you.
  4. Eat on a schedule, not on hunger. Your hunger signals are chemically muted now. If you wait to feel hungry, you’ll eat 600 calories a day and wreck your metabolism.

What to eat: your Wegovy grocery list

Since you’re eating less food overall, every bite needs to earn its place. Think of your stomach as expensive real estate. No room for freeloaders.

Protein powerhouses (prioritise these)

  • Greek yogurt: 15 to 20g protein per cup, plus gut-friendly probiotics
  • Cottage cheese: 25g per cup, ridiculously underrated
  • Eggs: cheap, complete protein, and easy on a sensitive stomach
  • Chicken and turkey breast: lean, versatile, they freeze well
  • Salmon, sardines, mackerel: protein plus omega-3s for inflammation
  • Lentils, chickpeas, black beans: protein AND fibre, double duty
  • Tofu and tempeh: the plant-based MVPs
  • Whey or plant protein powder: genuinely essential on low-appetite days

If you want a deeper breakdown of hitting your numbers without living on chicken breast, this high protein diet plan guide is a solid companion read.

Fibre-rich vegetables and fruits

  • Cruciferous veg: broccoli, cauliflower, Brussels sprouts (cook them well, because raw cruciferous plus slowed digestion equals bloating hell)
  • Leafy greens: spinach, kale, rocket
  • Berries: raspberries top the list with 8g fibre per cup
  • Avocado: fibre plus healthy fats, 10g fibre each
  • Chia and flaxseeds: stir into yogurt, sorted

Smart carbs (yes, you still need them)

Carbs aren’t the enemy here. You need them for training energy and muscle retention. Just pick the slow ones.

  • Oats and steel-cut oatmeal
  • Quinoa and farro
  • Sweet potatoes
  • Sourdough or 100% whole grain bread
  • Brown rice (reheated rice has more resistant starch, a free gut bonus)

Fats: helpful, but watch the volume

Olive oil, nuts, seeds, and oily fish all belong in your rotation. But here’s the catch: high-fat meals digest slowly, and Wegovy already slows your digestion dramatically. Eat a greasy burger on injection day and you’ll understand nausea on a spiritual level.

What to skip (or at least seriously reduce)

I’m not here to ban foods. But some things will make you miserable on this medication.

  • Fried and greasy food: the number one nausea trigger, hands down
  • Alcohol: many people report increased sensitivity, worse nausea, and low blood sugar. Plus it’s empty calories you can’t afford now
  • Fizzy drinks: carbonation in an already-slow stomach? Pure bloat
  • Ultra-processed snacks: crisps, biscuits, sweets. High calories, zero protein, zero fibre
  • Massive portions: your stomach physically cannot handle them anymore. Respect it
  • Very spicy food: fine for some, agony for others. Test cautiously

FYI, the Academy of Nutrition and Dietetics recommends working with a registered dietitian while on GLP-1 medications. If your insurance covers it, take the appointment. A good RD catches deficiencies before they become problems.

A real 7-day Wegovy meal framework

This isn’t a rigid prescription. It’s a template. Swap freely. The pattern matters more than the specifics.

Breakfast options (aim: 25 to 30g protein)

  1. Greek yogurt bowl: 1 cup Greek yogurt + ½ cup raspberries + 1 tbsp chia + cinnamon
  2. Savoury scramble: 3 eggs + spinach + feta + a slice of sourdough
  3. Protein oats: ½ cup oats cooked with milk + 1 scoop protein powder + peanut butter
  4. Cottage cheese toast: whole grain toast + cottage cheese + sliced tomato + everything bagel seasoning

Lunch options (aim: 30 to 35g protein)

  1. Chicken and quinoa bowl: grilled chicken, quinoa, roasted veg, tahini drizzle
  2. Lentil soup + a boiled egg on the side (soup is a godsend on nausea days)
  3. Tuna salad wrap: tuna, Greek yogurt instead of mayo, celery, whole wheat tortilla
  4. Leftovers from dinner: genuinely my most-used strategy. Cook once, eat twice

Dinner options (aim: 30 to 40g protein)

  1. Baked salmon + roasted sweet potato + broccoli
  2. Turkey meatballs in marinara over courgette noodles or wholewheat pasta
  3. Tofu stir-fry with mixed vegetables and brown rice
  4. Sheet-pan chicken thighs with peppers, onions and chickpeas

Snacks that pull their weight

  • A protein shake (your emergency backup on zero-appetite days)
  • String cheese + a handful of almonds
  • Hard-boiled eggs
  • Edamame with sea salt
  • Beef or turkey jerky (check the sugar)

Notice what’s missing? Nothing weird. No £40 supplements, no “detox” nonsense, no 4am fasting windows. Just real food, organised sensibly.

How to survive the side effects through food

Roughly 44% of people on semaglutide report nausea at some point, according to trial data. Most of it fades. But food choices speed that up enormously.

For nausea

  • Eat smaller, more frequent meals: four to five mini-meals instead of three big ones
  • Go bland and cool: smoothies, yogurt, crackers, plain rice, bananas
  • Try ginger tea: old-school, and it genuinely works
  • Stop eating at the FIRST sign of fullness: pushing through causes vomiting, not progress
  • Avoid lying down straight after eating: reflux is common with delayed gastric emptying

For constipation

  • Increase fibre gradually, because dumping 40g on an unprepared gut backfires spectacularly
  • Drink more water (yes, again, it’s the answer to most things)
  • Add kiwi fruit, prunes, or ground flaxseed
  • Walk daily, since movement genuinely moves things along
  • Consider magnesium citrate, but ask your prescriber first

For fatigue

Feeling wiped out usually means one thing: you’re eating too little. If you’ve dropped to 800 calories a day because food sounds unappealing, your body will protest. Protein shakes and liquid calories bridge that gap without requiring an appetite.

The muscle-protection piece everyone skips

Here’s my honest opinion after watching friends go through this: resistance training matters almost as much as protein on Wegovy. You can eat perfectly and still lose muscle if you never load it.

You don’t need a bodybuilding programme. Two to three sessions a week covering the basics (squats, rows, presses, hinges) shift your body composition dramatically. The World Health Organization recommends muscle-strengthening activity at least twice weekly for adults, and that advice becomes non-negotiable during rapid weight loss.

Simple weekly structure

  1. Monday: full-body strength, 30 to 40 min
  2. Wednesday: full-body strength, 30 to 40 min
  3. Friday: full-body strength or a class you enjoy
  4. Daily: 7,000 to 10,000 steps, or just a decent walk

Combine that with 100g+ of daily protein and you’ll come out of this leaner and stronger, not just smaller. That’s the whole point, IMO.

Common Wegovy diet mistakes (I’ve seen them all)

  1. Eating too little “because it’s working.” Under-eating triggers muscle loss, hair thinning, and a metabolism that fights you later. Don’t chase the lowest possible number.
  2. Skipping meals entirely. No appetite isn’t the same as no need. Schedule your food.
  3. Drinking calories that don’t feed you. A large caramel latte is 400 calories of nothing. A protein shake is 150 calories of something useful.
  4. Ignoring vitamins. Reduced intake means reduced B12, iron, vitamin D and calcium. Get bloodwork. Talk to your doctor about supplementing.
  5. Treating it as temporary. Research shows most people regain roughly two-thirds of lost weight within a year of stopping semaglutide. The habits carry over. The medication doesn’t.
  6. Never eating vegetables because they’re “too filling.” I get it. But nutrients matter. Blend them into soups if you must.

Eating out and social life on Wegovy

Restaurants are fine. They’re easier than people expect, because portion sizes stop being a problem when you physically can’t finish anything.

  • Order a starter as your main: often the perfect size now
  • Ask for a takeaway box immediately: box half before you start
  • Pick grilled, baked, or roasted over fried: your stomach will thank you
  • Eat the protein first: if you fill up after four bites, make them count
  • Skip the “I’ll just have a salad” martyrdom: a salad with no protein leaves you hungry at 10pm

And when someone comments on how little you’re eating? “I had a big lunch” ends the conversation every time. 🙂

Does this work with other diet styles?

Mostly, yes, as long as protein stays high. Some pairings work better than others though.

  • Mediterranean-style: the best fit, honestly. High fibre, moderate protein, heart-healthy fats, tons of research behind it.
  • Lower-carb approaches: workable, but watch the fat content since high fat worsens nausea. If you’re curious, this keto diet plan for beginners explains the mechanics.
  • Anti-inflammatory eating: pairs beautifully, especially if you have joint pain or autoimmune issues. A low inflammation diet plan overlaps almost perfectly with what Wegovy requires anyway.
  • Very low-calorie diets: skip these. Combining appetite suppression with severe restriction is how people end up nutritionally depleted and exhausted.

The bottom line

Wegovy handles your appetite. Your plate handles everything else: your muscle, your energy, your hair, your skin, and whether the weight stays off after the pen goes in the bin.

Keep it simple. Protein at every meal, fibre daily, water constantly, lift something heavy twice a week, and eat on a schedule instead of waiting for hunger that isn’t coming.

One last thought, and I mean this sincerely: the medication buys you a window where food isn’t screaming at you all day. That window is the best chance you’ll ever get to build eating habits that stick. Use it. The pen runs out eventually. What you learn about feeding yourself properly? That’s yours forever.
